Two-month training plan for a half marathon

Eight well-planned weeks can help you face 21.1 kilometres with more control and fewer risks.

Completing a half marathon in eight weeks is possible for a runner with a minimum aerobic base, but it is not a shortcut for someone starting from a sedentary lifestyle. The official distance is 21.097 kilometres and requires more than determination: the body must tolerate several weekly sessions, a progressive long run and controlled periods of intensity. The sensible goal of this block is to reach the start line ready to finish, not to chase an ambitious time at any cost.

A two-month plan for preparing 21 kilometres should combine three running days, one strength session, recovery and a gradual reduction in training before competition. Most of the work takes place at a comfortable pace, while intervals and race-pace sections occupy a smaller share. Consistency matters more than one heroic session: missing one workout usually has fewer consequences than stringing together several hard days without rest.

The starting point determines the outcome

Eight weeks is a tight timeframe for someone who has never run consistently. The minimum advisable starting point for this schedule is being able to complete 8 to 10 kilometres without stopping, training at least three days per week and having no active injury. Several previous weeks of easy runs are also helpful, even if they were short. The ability to run ten kilometres comfortably creates a practical boundary between a demanding challenge and an overly rushed preparation.

A runner arriving with a base of 20 to 30 weekly kilometres will usually absorb the increase in volume better. Someone barely reaching 10 kilometres should prioritise continuity and accept that walking and running may need to be alternated during the long run. Previous experience matters too: finishing a 10K does not guarantee readiness to double the distance, but it provides useful information about effort, fuelling and pace management.

Before starting, check the condition of your shoes and choose routes where effort can be controlled. Steep hills, intense heat and uneven asphalt can increase the load without showing clearly on a watch. For sedentary people, adults over 35, those with cardiovascular risk factors or relevant family history, a medical check-up can provide reassurance. Chest pain, dizziness, unusual breathlessness or sustained palpitations require stopping and seeking medical advice.

The structure of eight weeks

Preparation works better when every week has a clear purpose. The first block builds tolerance to volume; the second introduces specific stimuli; the third reaches the highest training load; and the final days reduce mileage to encourage recovery. This sequence does not turn eight weeks into a full season, but it organises the work and prevents every run from being improvised according to mood.

A common distribution includes an easy run, rest or mobility, a quality workout, rest, an easy run with strength and a long run. The sessions do not have to fall on fixed days: the important point is leaving at least 24 hours between demanding stimuli. Strength can be performed after a short run or on a separate day. The long run should be separated from intervals by an easy or rest day, since both sessions place considerable demands on muscles and tendons.

Volume should not increase abruptly. The familiar 10% rule can serve as a cautious reference, although it is not an exact physiological law and does not replace observing the body. In such a short block, holding a stable week is preferable to adding kilometres simply to reach a number. A recovery week every three or four weeks, with an approximate reduction of 15% to 25%, allows the effort to be absorbed before the next block.

Weeks 1 and 2: building a durable base

The first week should measure the actual starting point. An easy run of 6 to 8 kilometres, a session of moderate pace changes and a long run of 10 or 11 kilometres create a sufficient structure for many runners with recent 10K experience. The changes could consist of six two-minute brisk repetitions separated by two minutes of jogging. The effort should feel lively, never like a sprint.

In the second week, the long run can increase slightly to 12 or 13 kilometres while the rest of the mileage stays almost unchanged. An easy run should allow speaking in full sentences; if it causes gasping, the pace is too fast. Between 70% and 80% of weekly mileage should remain at low intensity, especially in a short preparation where the room for adaptation is limited.

Strength begins here with two sessions of 20 to 30 minutes, without seeking debilitating soreness. Squats, lunges, calf raises, glute bridges, planks and stability exercises can cover basic needs using body weight or light loads. The aim is improving the ability to tolerate impact and preserve technique when fatigue appears, not turning the preparation into a bodybuilding programme.

Weeks 3 and 4: introducing specific pace

The third week can include a threshold workout, understood as a firm and sustainable effort lasting several minutes. After 15 minutes of warm-up, a cautious option is three eight-minute blocks with two minutes of jogging between them, followed by a cool-down. The pace should feel demanding but controlled; finishing the last repetition with some reserve is more useful than running the first one too fast.

The long run can reach 14 or 15 kilometres, provided the previous weeks were tolerated without persistent pain or accumulated fatigue. The final two or three kilometres can be slightly quicker without reaching race pace. The other sessions should remain easy. Quality is built on easy kilometres, not against them: adding intervals to an already heavy week usually harms recovery instead of accelerating adaptation.

The fourth week acts as a recovery week. Mileage can be reduced by 15% to 25%, and the long run can return to 11 or 12 kilometres. A small dose of intensity, such as four one-minute strides, can be retained to preserve agility without adding fatigue. A lighter week does not mean losing fitness; it allows muscles, tendons and the nervous system to absorb the work completed during the first three weeks.

Weeks 5 and 6: the most demanding block

The fifth week concentrates the most specific stimulus. One possible session combines 20 minutes of warm-up, four one-kilometre repetitions at an effort close to the planned half marathon pace and two minutes of jogging recovery. The workout should not become a race against the clock. If the target pace is still unclear, effort is a safer guide: firm, steady and repeatable.

The long run can progress to 16 or 18 kilometres. Reaching 21 kilometres before race day is not essential; doing so increases fatigue and offers little benefit with only two weeks remaining. During this run, practise breakfast, hydration, shoes and the gel strategy planned for the race. The long run is also a logistical rehearsal, because poor clothing or an improvised fuelling choice can ruin a day for which the legs were actually ready.

In the sixth week, volume can be maintained or reduced slightly according to how the body feels. The quality workout could be a continuous 20- to 30-minute controlled block or five one-kilometre repetitions. Two hard days should not be placed together, and heavy strength should not be scheduled beside the long run. Monitor sleep, appetite, irritability and resting heart rate: a sustained unusual increase may suggest that the load exceeds recovery capacity.

Weeks 7 and 8: tapering without losing rhythm

The seventh week begins the reduction in volume. The long run can be between 12 and 14 kilometres, and easy runs should be clearly comfortable. A short workout with three or four five-minute blocks at half marathon pace maintains familiarity with the effort without creating a fatigue debt. Tapering usually cuts mileage by 20% to 40%, but it does not require eliminating every brief faster stimulus.

During the final week, two or three short runs are enough to maintain mobility. A 5- or 6-kilometre session with four 20-second strides can be done early in the week if there is no discomfort. The previous two days are best used for rest or gentle walking. Sleeping well, eating normally and avoiding experiments are more valuable than trying to make up for missed workouts.

Reducing volume helps repair small muscle damage, restore glycogen and improve freshness. It does not mean remaining motionless for seven days, but removing training stress that can no longer create useful adaptation before the race. At the start line, the legs may feel unusual or excessively rested. That is normal: fitness can be maintained with fewer kilometres when intensity is preserved briefly and selectively.

How to set paces without overdoing it

Race pace should be related to a recent performance, not an isolated wish. A 5K or 10K raced in the previous six to eight weeks provides a more useful reference than an estimate based on maximum speed. Sensations can also guide the effort: half marathon pace should feel firm and sustainable, roughly 7 out of 10, with conversation limited but without feeling like a sprint from the opening kilometres.

Easy runs are commonly 45 to 90 seconds per kilometre slower than target pace, although the range changes with ability, terrain, heat and fatigue. There is no universal number. A heart-rate watch may help, but its automatically calculated zones are not always accurate. The talk test remains a simple and valid way to control low intensity: being able to hold a conversation indicates that the session is serving an aerobic purpose without adding unnecessary stress.

Intervals should begin with a warm-up and finish with a cool-down. Ten to 15 minutes of jogging, dynamic mobility and a few strides prepare the muscles. Another 10 easy minutes at the end help lower the heart rate. Recoveries can be walking or jogging depending on the difficulty. If technique breaks down, pace drops or localised pain appears, the session is no longer serving its purpose and should be modified.

Strength, rest and recovery that matter

Strength complements running by improving the ability to produce and absorb force with every foot strike. Two weekly sessions are enough for this block, using moderate loads and controlled movements. The work should include the calves and soleus, glutes, quadriceps, hamstrings and trunk. Two or three sets of 8 to 12 repetitions can serve as a guide, although the load must allow completion without loss of technique.

Rest is not an empty space in the calendar. Sleep supports repair and regulation processes that allow training stimulus to become adaptation. Walking, gentle cycling or mobility may improve the feeling of looseness, but they do not replace rest when fatigue is high. Pain that changes your stride should not be confused with normal post-training discomfort and deserves attention before continuing to increase the load.

Nutrition should cover energy needs without depending on supplements. Carbohydrates play a central role before long sessions and help restore glycogen afterwards. Protein contributes to muscle repair, while hydration should reflect heat, humidity and individual sweat rate. During runs longer than 75 or 90 minutes, many runners tolerate 30 to 60 grams of carbohydrate per hour, but this strategy should be tested in training first.

The long run and race-day strategy

The long run develops physical endurance and teaches patience. It should begin more slowly than emotion suggests and remain steady on terrain similar to the race. The opening kilometres of a half marathon often feel easy; trouble arrives when the initial pace has been too ambitious. A conservative start followed by a progressive second half is often more effective than starting beyond your capabilities.

Hydration depends on duration, temperature and sweating. Small amounts at aid stations may be enough for some people, while others need a more planned strategy. Gels or carbohydrate drinks should be tested beforehand, never introduced for the first time in competition. Caffeine also requires caution, as it can cause gastrointestinal discomfort, nervousness or sleep disruption in sensitive people.

On race day, a familiar breakfast taken two to three hours beforehand usually allows time for digestion. The warm-up can be brief, with mobility and a few minutes of jogging, particularly in warm weather. Clothing should suit the actual conditions, and shoes should already have been used during long sessions. Running a half marathon does not begin with the starting signal: it begins with the small decisions made during the preceding hours.

When to modify or stop the plan

A calendar does not know about work stress, a sleepless night, an infection or a heatwave. It should therefore be interpreted, not followed blindly. If one week is missed, do not recover every session by stacking them into a few days. It is better to return with two or three easy runs and keep the previous long-run distance until the body has shown that it is responding well.

General fatigue may improve with rest, enough food and a temporary reduction in load. Localised pain, however, needs closer attention, especially if it increases while running or remains when walking. Persistent swelling, limping and night pain are reasons to stop training and seek medical assessment. Forcing one week to save a race can turn a manageable irritation into several weeks away from running.

It may also be necessary to abandon a time goal and turn the race into a controlled long run. The training completed does not disappear because you run more slowly or withdraw when worrying symptoms appear. A half marathon is a specific sporting experience, not a test of character. Responsible preparation accepts that health and continuity are worth more than a number achieved in unsuitable conditions.

Eight measured weeks leave room to enjoy the challenge

A two-month block can reasonably prepare a runner with enough experience, but it does not remove individual differences. Age, injury history, surface, weather, sleep and previous volume all change the response to the same session. The proposed distances should therefore be understood as references, not inflexible orders. The best plan is the one that allows consistent weeks and a healthy start line.

The strongest structure combines mostly easy runs, one quality session per week, a progressive long run, strength and rest. Race pace is practised without turning every run into an exam, and the final fortnight reduces the load so the work appears at the right time. The goal may be finishing, improving a personal best or simply covering 21.1 kilometres with control; each objective requires different effort management.

The half marathon rewards patience. Eight weeks cannot build a complete running career, but they can organise a sensible path from the first kilometres to the final aid station. Running intelligently, listening to the body and accepting the limits of the calendar turn the distance into a demanding challenge, not a wager against your own health.
