An 8-week plan to prepare for a half marathon
A progressive schedule to tackle 21.097 kilometers with greater control, endurance and safety.

Completing a half marathon in eight weeks is possible for runners who already train regularly, but it is not a shortcut for starting from zero. The official distance is 21.097 kilometers and it requires a combination of endurance, pace control, strength and recovery. A well-designed schedule can organize the workload and prevent every run from turning into a race.
Preparation should begin with a minimum base: the ability to run between 8 and 10 kilometers without stopping, several consistent weeks of practice and no significant ongoing pain. This plan gradually raises the workload toward a long run of approximately 17 or 18 kilometers, introduces quality sessions and reduces volume at the end so the runner reaches race day with fresh legs. Consistency matters more than speed during the opening weeks.
What level is needed for an eight-week build-up
Eight weeks may be enough for a first half marathon when the runner already completes three weekly sessions and tolerates between 20 and 30 accumulated kilometers without discomfort. It can also be a reasonable period for someone experienced in 10-kilometer races who wants to take the next step. By contrast, a new runner needs more time to adapt tendons, joints and muscles to repeated impact.
The most useful reference is not a single race result, but the ability to hold a conversation during an easy run. If a 60-minute outing ends in extreme exhaustion, there is not yet enough base for a demanding progression. Age, injury history, sleep, work stress and usual surface also matter. The same mileage does not cost every runner the same.
The plan is designed around four running days, although it can be reduced to three by removing the easy midweek run. In that case, keep the quality session, easy run and long run, with at least one day between important efforts. Two weekly sessions may maintain fitness, but they provide less room to build toward 21 kilometers in such a short period.
How to read paces without depending on the watch
Easy running should be done at low intensity, approximately 65% to 75% of maximum heart rate, although the talk test is a simpler reference. The runner should be able to speak in complete sentences and finish feeling able to continue. This pace builds much of aerobic endurance and helps recovery between sessions.
Controlled or threshold pace is more demanding, but it should not become a sprint. It resembles the effort that could be maintained for 40 or 50 minutes in a race, with firm breathing and shorter speech. Intervals are faster and shorter; their purpose is to improve running economy, not to prove maximum speed. Paces must be adjusted to the conditions of the day, especially in heat, wind or on hills.
A recent 5K or 10K result can help estimate race pace when achieved under comparable conditions. Someone who runs 10 kilometers in 60 minutes might approximately target a half marathon between 2:12 and 2:20, but the estimate changes with accumulated endurance. Calculators provide a clue, not a guarantee. Final pace also depends on temperature, course and nutrition.
The first three weeks build the base
The first week should begin without uncontrolled enthusiasm. Monday can be reserved for rest or walking; Tuesday includes a 6-kilometer easy run and Wednesday a short strength session. On Thursday, complete 6 easy kilometers with four 20-second strides, without turning them into sprints. Saturday brings a 10-kilometer long run, while the rest of the weekend is devoted to recovery.
In the second week, mileage can rise slightly to around 25 or 28 kilometers. A 7-kilometer easy run starts the running work, followed by mobility and strength. The quality session may include three six-minute blocks at controlled pace, separated by two minutes of jogging. The long run reaches 12 kilometers, always clearly slower than the planned race pace. Endurance is not gained by accelerating the final kilometers, but by accumulating time on your feet without emptying the tank.
The third week introduces a small speed stimulus. After warming up, perform six 800-meter repetitions at a lively effort, with 90 seconds of jogging or walking for recovery. The complete session, including warm-up and cool-down, may total around 8 kilometers. On another day, run 7 easy kilometers, and over the weekend reach a 13- or 14-kilometer long run. Strides should leave enough room to repeat the session without excessive stiffness the following day.
A fourth week to absorb the work
The fourth week does not have to be the hardest. Reducing the workload allows the body to consolidate the adaptations produced during the first three weeks. Tuesday can include 6 easy kilometers, Thursday a 20-minute controlled block within a 7-kilometer run, and Saturday an 11- or 12-kilometer long run. A reduction in distance does not mean losing fitness; it is an investment in continuity.
Strength should be maintained moderately. Squats, lunges, calf raises, glute bridges and trunk-stability exercises cover many general needs. Two 20- or 30-minute sessions are enough when performed with good technique and without reaching muscular failure. Strength supports running, but should not leave the legs unable to run for several days.
This week is also useful for checking equipment. Shoes should be sufficiently broken in, clothing should not cause chafing, and the watch should display only useful data. Any gel, drink or garment intended for race day should be tested beforehand. Logistics seem secondary until a rough seam or improvised breakfast disrupts the whole morning.
Weeks five and six: more specificity, not more suffering
The fifth week contains the first specific block. A 7-kilometer easy run may come before five 1,000-meter repetitions at a pace close to 10K effort, with two minutes of recovery. Saturday’s long run can extend to 15 kilometers, including three kilometers near half marathon goal pace in the middle. The rest should be relaxed.
The sixth week is often the highest-load week, although not necessarily the fastest. A reasonable example combines 8 easy kilometers, a session of 6 kilometers with 25 minutes at controlled pace, and a 16- or 17-kilometer long run. At least 48 hours should separate the two demanding sessions. The highest-volume week should not coincide with poor sleep or other major physical demands.
These two weeks are a good time to practice fueling. During runs longer than 75 minutes, some runners tolerate between 30 and 60 grams of carbohydrates per hour through gels, sports drink or other previously tested foods. Gels are not mandatory, but products should never be introduced for the first time in competition. Hydration depends on heat, sweating and available aid stations; drinking excessive amounts without thirst can also be harmful.
The seventh week sharpens endurance
The seventh week still includes quality, but total volume begins to fall. Tuesday can be a 7-kilometer run with four longer strides; Thursday, 8 kilometers with two 12-minute blocks at goal pace; and Saturday, a 13- or 14-kilometer run. The aim is to preserve pace sensations without accumulating fatigue that takes several days to disappear.
This week’s long run does not need to reach race distance. Running 21 kilometers before competition is not required and, for many runners, can create an excessively costly recovery. Confidence is also built by finishing a demanding session with room left, not only by covering the full distance. Training should prepare race day, not replace it.
Warning signs deserve attention. Localized pain that changes stride, discomfort that increases while running, persistent tiredness, disrupted sleep or an unusually high heart rate justify reducing the workload. Missing one day is usually preferable to an injury that forces several weeks away. The plan is a flexible guide, not a contract requiring every kilometer despite the body’s signals.
The eighth week reduces load and preserves pace
The final week should be lighter. Tuesday only requires 5 or 6 easy kilometers with four 15- or 20-second strides. Thursday can be a 5-kilometer run with 10 minutes at race pace, without chasing heroic sensations. Friday and Saturday are reserved for rest or a short walk, depending on what each runner tolerates best.
This reduction, known as a taper, allows the body to restore energy and reduce fatigue without completely switching off neuromuscular activation. It does not mean staying motionless for seven days, but arriving eager to run. Sunday’s freshness is worth more than a final confidence session performed too close to the race.
The day before, keep familiar foods, with an emphasis on carbohydrates and no experiments. Breakfast can be taken two to three hours before the start, adjusting the amount to individual tolerance. Clothing, bib, transport and gels should be prepared in advance. One poor night does not ruin eight weeks, but a chaotic morning can unnecessarily increase pre-race tension.
Strength, mobility and recovery during the cycle
Running creates thousands of impacts, and strength helps the body tolerate them more efficiently. The most useful work does not need to resemble bodybuilding: movements involving calves, glutes, quadriceps, hamstrings and trunk muscles are enough. Loads should allow stable execution, with particular care around knees and ankles. During higher-mileage weeks, strength can be reduced to one short maintenance session.
Stretching cannot compensate for poor progression, although mobility can help comfortable movement. Before running, a gradual warm-up and dynamic exercises work better; afterward, walking for a few minutes helps lower the heart rate. Massage, foam rolling and cold showers may provide subjective relief, but they do not replace rest or correct excessive workload. Recovery begins when the session ends.
Sleep is less visible and more decisive. Seven to nine hours, when possible, support muscle repair and effort regulation. It is also useful to leave at least one very easy day after a hard session. Easy cycling, relaxed swimming or walking can fill that space, provided they do not become another demanding workout.
Nutrition and hydration for 21 kilometers
Daily food should support training without pursuing abrupt weight changes. Bread, rice, pasta, potatoes, legumes, fruit and other carbohydrate-rich foods provide fuel; protein helps repair tissue and healthy fats complete a varied diet. There is no need for an extreme approach or to remove food groups when preparing for a half marathon.
For runs of up to an hour, arriving well fed and drinking according to conditions is usually enough. Beyond that time, intake can be practiced progressively. As a general reference, 400 to 800 milliliters of fluid per hour may be an approximate range, but temperature and individual sweating change the figure considerably. Hydration should be tested in training, not improvised at the finish line.
Carbohydrates during the race can help preserve pace in the final section. A runner using gels should test texture, flavor and gastrointestinal tolerance during long runs, taking water with them when product instructions recommend it. Electrolyte drinks may make sense in intense heat or with heavy sweating, but consuming large amounts of sodium without need does not automatically improve performance.
How to approach race day
The first kilometers should feel almost too easy. Starting five or 10 seconds per kilometer faster than planned may seem insignificant, but the difference accumulates and appears while many kilometers still remain. A steady pace makes it easier to manage small course variations. Hills, wind and crowding also favor judging effort before focusing on the exact watch number.
A simple strategy is to divide the race into three blocks. Run the first 7 kilometers under control, keep close to the planned pace for the next 7, and assess your sensations over the final 7. If energy remains, increase the pace after kilometer 16. The half marathon is decided more by early patience than by starting speed.
Aid stations require some planning. Move toward one side, slow slightly and drink without choking. If using a gel, plan its timing and avoid taking it during an acceleration. A brief problem, untied lace or short stop does not ruin the race. The ability to adapt is also part of preparation.
When to modify or postpone the plan
Progression should stop in the presence of sharp pain, visible swelling or discomfort that persists during daily life. Hard sessions are also unwise with fever, significant respiratory infection, dizziness or unusual exhaustion. For concerning symptoms, relevant medical history or injury, assessment belongs to a health professional. An editorial schedule cannot replace individual evaluation.
Workload can be reduced while maintaining the frequency of runs and shortening their duration. A fast session can be replaced by a very easy run, or a training week can be postponed when fatigue accumulates. Adapting the plan is not failure; it protects the continuity that makes running possible over months and years.
If the cycle begins without the ability to run 8 or 10 kilometers comfortably, extending the timeline is usually the sensible option. The distance will still be there, while a poorly managed injury can disrupt an entire season. The best preparation reaches the start line with sufficient base, rather than completing every scheduled session on paper.
Eight weeks guided by common sense
An eight-week build-up can organize the path from regular runs to 21.097 kilometers, provided a previous base exists and progression is respected. The structure combines four ingredients: easy runs, a measured dose of intensity, one weekly long run and real rest. Strength, nutrition and race strategy complete a process that does not depend on a single workout.
Success is not measured only by the final time. Running without pain, holding a reasonable pace and finishing with room to recover also matter. The half marathon rewards accumulated consistency: every easy run, every night of sleep and every sensible adjustment contribute more than one excessive effort. The finish line arrives after eight weeks, but the way to reach it is decided on the apparently less important days.
