Sodium bicarbonate has earned its place in running because it can improve performance in intense efforts, right where the legs burn and the pace falls apart. It’s not a shortcut for any outing nor a substitute for training, but it is a tool backed by science when the race demands holding power, accelerating at the end, or repeating changes of pace.

Its usefulness is not in running more miles without getting tired, but in buffering the acidity that appears when the effort really ramps up. In practical terms, it tends to be more relevant in short, explosive events, intervals, repeats, pace changes, and very demanding finishes than in easy runs or marathons run at a conservative intensity.

Why it speeds up fatigue in hard efforts

When the pace picks up, the muscle produces more hydrogen ions and the internal environment becomes more acidic. That drop in pH alters muscle contraction and leaves that burning sensation every runner knows. Sodium bicarbonate acts as a buffer, helping maintain chemical balance outside the muscle so fatigue takes a little longer to bite.

That mechanism explains why it can be useful in middle-distance races, in 5K efforts run at a high pace, or in long interval sessions. Scientific literature places its greatest effects in high-intensity efforts, generally between 30 seconds and 12 minutes, a range where metabolic acidosis weighs heavily on final performance. In that territory, every small margin counts like one more coin in the runner’s pocket.

The comparison with other supplements also helps place it. Caffeine acts on the nervous system and the perception of effort; creatine is usually associated with power and repeated efforts; bicarbonate, on the other hand, works more like a chemical cushion against excess acidity. It doesn’t compete with them on the same level, but instead occupies a different slot within sports nutrition.

What the evidence says in running and endurance sports

The most cited reviews agree that bicarbonate supplementation can improve performance in muscular endurance activities and in disciplines with very intense phases, such as cycling, swimming, rowing, or running. The most widely accepted position in recent literature places the effective single dose at around 0.2 to 0.3 grams per kilo of body weight, with the option of split or multi-day protocols to reduce digestive discomfort.

In the case of running, the benefit appears mainly when the race or workout has a clear anaerobic component. That includes a 1500 meters, a very demanding 3000 meters, a hilly run, an aggressive fartlek, or a race finish where you have to hold a pace change that empties the tank. The higher the sustained intensity, the more sense this ergogenic aid can make.

The meta-analyses consulted in the sports field describe modest but real improvements, often in the range of 2% to 8% depending on discipline, level, and protocol, although not all athletes respond the same way. That variability is key: there are runners who notice a clear difference and others who barely feel any benefit compared with the digestive discomfort. Individual response matters more than theory.

How to use it without turning the outing into a stomach problem

The delicate part is not the mechanism, but the digestive system. Bicarbonate can cause bloating, nausea, gas, cramps, or diarrhea, especially if taken all at once and without adaptation. Intestinal tolerance is the real filter that separates a useful strategy from a bad race-day experience.

The most common protocol in studies and sports guidelines suggests taking it between 60 and 180 minutes before the effort. For a single dose, the most repeated range is between 0.2 and 0.3 g/kg; in a 70-kilo person that works out to roughly 14 to 21 grams. The higher dose does not guarantee more benefit and usually does increase the risk of discomfort.

There is also the option of spreading the intake over several doses in the hours before, or even over several days. That staggered approach can be gentler on the gut and has been studied as a way to get bicarbonate into the body without the stomach protesting quite so much. The split strategy is usually more sensible for sensitive runners or for those who have never tried it before.

Pairing it with carbohydrate foods can soften the experience. In some protocols it is combined with a meal rich in carbohydrates or with a carbohydrate drink, because that helps ease the digestive hit and can make the intake more manageable. It doesn’t eliminate the risk, but it can reduce it. In short races, too, it’s important that the last meal leaves fuel without leaving heaviness.

When it’s worth it in a runner’s calendar

Bicarbonate fits best on days when the result depends on sustaining a very high intensity for a short time or repeating efforts with incomplete recovery. A track runner, a distance runner in an interval session, or a triathlete in an explosive segment may find it makes more sense than someone focused on steady paces over long durations. Its value grows as the body approaches the threshold and crosses it.

In an all-out 10K it may be of interest to some athletes, but the benefit will be more likely if the course, the profile, or the race strategy forces sharp pace changes. In a half marathon or a marathon, by contrast, its role is much less clear and is usually overshadowed by other more decisive factors: hydration, carbohydrate intake, heat tolerance, and pace management.

Hilly races also deserve a mention. A short, hard climb, a hill-repeat session, or a finish that rises uphill concentrate exactly the kind of demand where acidosis bites. There bicarbonate can act as a small shield, as long as the runner tolerates it and has already tested it in quality workouts.

The dose is no small detail

Studies and consensus statements agree that 0.3 g/kg is usually a very effective dose, while 0.2 g/kg may already be enough for some runners. Going higher, up to 0.4 or 0.5 g/kg, usually does not bring clear advantages in a single dose and does increase the likelihood of gastrointestinal problems. Prudence, here, is worth more than exaggeration.

To put it in context: a 60-kilo person would be around 12 to 18 grams; a 75-kilo person, between 15 and 22.5 grams; and an 85-kilo person, between 17 and 25.5 grams. Body weight matters, a lot, because supplementation is calculated per kilo and not by intuition. Eyeballing it is a quick way to take too much or too little.

Multi-day protocols, common in the 3 to 7 days before competition, divide the total amount into smaller doses. That pattern can reach a total daily dose of 0.4 or 0.5 g/kg spread throughout the day, although it is not the only way to do it and not the most comfortable for everyone. For some runners, less digestive impact means a better chance that the strategy will work when it really matters.

What sensations may appear and what signs should be respected

The main warning doesn’t come from the clock, but from the belly. If after taking it you feel bloating, intestinal urgency, or persistent discomfort, the conclusion is clear: that way of using it doesn’t fit that runner well. Effectiveness does not make up for a ruined outing, because a supplement that is useful in theory can be useless in practice if the body rejects it.

It’s also worth remembering that bicarbonate provides sodium. In healthy, well-selected people, the load used in sport is manageable, but those with hypertension, kidney disease, sodium sensitivity, or previous digestive issues should be especially cautious. In sports supplementation, the most sensible thing is still not to confuse popularity with harmlessness.

Another important detail is that you should not improvise on race day. The gut does not learn under pressure, and a new intake in competition can end in a domino effect of nausea, heaviness, and loss of pace. The real test happens beforehand, in training sessions with conditions similar to those of the race, because only then do you know whether it’s worth it.

Why it works well for some runners and changes nothing for others

Response to bicarbonate depends on several factors: type of event, training level, digestive sensitivity, pre-race meal, and even the time of day. A highly trained athlete may get more out of it in very specific efforts, but may also have a different tolerance than a recreational runner. There is no universal effect, and that is one of the reasons the evidence is interpreted with nuance.

The discipline also matters. On the track, in intervals, or in middle-distance events, the margin is usually more visible; in popular races run at a steady pace, less so. Even within the same runner there can be good days and bad days. The gut, the heat, and the level of race stress alter the experience just as much as the dose. That’s why this supplement is more like a tailored suit than a one-size-fits-all T-shirt.

That individual nature explains why bicarbonate remains one of the most studied and, at the same time, most debated ergogenic aids. It works best when the setting is right and when the intake has been refined with patience. In running, its place is in intensity, not in the daily routine of any easy run.

How it fits alongside other runner resources

In a performance plan, bicarbonate usually appears as a one-off support, not as the foundation of anything. Far before it come well-structured training, rest, sufficient carbohydrate intake, and hydration. Then come finer aids, like caffeine, nitrates, or creatine, each with its own logic and timing. Order matters more than the trendy supplement.

In short races and explosive sessions, combining strategies can make sense, although it doesn’t always add up in a linear way. Caffeine may help activation and focus; bicarbonate, tolerance to acidity; carbohydrates, available energy. Together they form a kind of toolbox, but not all the pieces fit equally for every runner or every event.

The recreational runner usually gets more out of learning to eat and drink well than from chasing lab-level nuances. Even so, for those preparing fast races or very demanding sessions, bicarbonate is one of the few aids with enough backing to be taken seriously. The key is to reserve it for where it can truly move the needle.

A useful resource, but only in the right place

Sodium bicarbonate makes sense in running when the effort is intense, the margin for improvement is narrow, and the runner tolerates the digestive load well. Science supports its use as a buffer against acidosis, especially in short, hard work, with doses calculated by weight and a precise intake window. Its strength is real, but its field of action is limited.

That’s why it shouldn’t be sold as a universal solution or reduced to a supplementation fad. In practice, it is a low-profile tool with a fairly specific effect: it can help sustain a pace change, repeat intervals with less drop-off, or squeeze the final stretch of a demanding race. Outside that context, it loses much of its purpose.

Running, in the end, rewards the sum of many small things. Bicarbonate is one of them, perhaps not the most eye-catching, but certainly one of the most studied when the road tilts toward hard effort. There, and only there, does it deserve space in the conversation.
