Running in Valencia’s humidity: why it’s harder to breathe and perform
Humidity slows down sweat evaporation, raises your pulse, and makes effort feel harder sooner. So it’s best to adapt accordingly.

Running on a humid day changes the sport completely. The body loses efficiency when it comes to cooling itself, the pulse rises sooner than usual, and a run that in dry conditions would seem manageable turns into a test of physiological patience. It is not just about sweating more: the problem is that that sweat no longer evaporates quickly, and internal temperature shoots up with ease.
The practical consequence is very clear: the usual pace stops being a reliable reference and fatigue appears earlier, even in trained runners. In Spain, and very visibly in coastal areas or on muggy days, the heavy air acts like an invisible burden that forces you to adjust expectations, schedules and effort from the very first kilometer.
Why air loaded with vapor punishes the runner so much
The mechanism is simple, but its effects are profound. When you run, your muscles produce heat and the body tries to expel it through sweat. Under normal conditions, evaporation performs that cooling role. But when the atmosphere is already saturated with water vapor, that evaporation becomes clumsy, slow and incomplete. The sweat runs off, drips, or stays on the skin without fulfilling its main mission.
That cooling failure forces the heart to work harder. To compensate, heart rate increases and part of the blood flow is redirected to the skin, where the body tries to dissipate heat. The price is obvious: less blood reaches the muscles in full action and the sensation of effort grows even if the clock shows the usual numbers. It is not a fitness problem, but basic physiology under thermal stress.
High humidity also makes sensations more deceptive. The runner may believe they have lost endurance when, in reality, they are responding to an environment that steals efficiency from them. That is why, on muggy days, an easy outing can feel too demanding and a quality session can fall apart within minutes. The same stride weighs more, as if the air had thickened around the body.
Concrete values help put the risk into context. Above 60% relative humidity, clear effects on the running sensation are usually already noticeable. From 65% onward, the body begins to struggle more visibly to cool itself. And when the environment exceeds 85%, intense exercise stops being a good idea for most runners, because thermal stress can quickly escalate into serious problems.
That stress gets worse if it coincides with heat. Humidity does not always come alone; many times it comes with high temperatures and a sticky feeling that does not let heat escape. In those conditions, the body enters a kind of dead end: it sweats more, but cools less; it beats faster, but moves with less margin. That is where early dehydration, a drop in performance and the risk of heatstroke appear.
The signs you should not overlook
The body warns before failing completely. Dizziness, disproportionate palpitations, chest pain, sudden weakness or a fatigue that arrives all at once are warning signs that should not be normalized. In a humid environment, these manifestations can appear even in experienced runners, because the problem is not always in the legs, but in the way the body manages heat.
Dizziness deserves immediate attention. If you feel like you might lose consciousness, the right decision is to stop. The same applies if intense palpitations or chest pain appear, even if only briefly. In a popular race or a demanding workout, pushing on out of pride adds nothing; it only increases the risk of imbalance.
There are also less obvious signs, but just as useful. A disordered breathing pattern, a pulse that shoots up without explanation, or the inability to hold a pace that used to feel comfortable indicate that the body is paying the environmental toll. At that point, it is worth abandoning the idea of the perfect workout and moving to a more cautious logic, one of sporting survival rather than chasing times.
People with a history of heart problems need even more caution. They can run if they are stable, symptom-free and have the corresponding medical approval, but humid weather adds an extra layer of demand. When there is heart disease, the combination of heat, sweating and cardiovascular effort deserves a wider margin of prudence, especially in long events or on days with a high thermal sensation.
The problem is not exclusive to competition. On a city run, a series session or a weekend workout, humidity can squeeze the safety margin just as much as in a race. The difference is that in a race the runner is usually more aware of their heart rate, while in an easy training session they tend to let their guard down. And that is when fatigue is most surprising.
Hydration, salts and food: what really makes a difference
Drinking only during the session is not enough. Useful hydration starts long before tying your shoes. Arriving at training already well hydrated reduces thermal strain and gives you more room to tolerate the effort. On humid days, waiting until you are thirsty is a bad strategy, because thirst usually appears once the fluid deficit has already begun.
Sweat is not just water. It also carries sodium, potassium and magnesium, among other minerals. That is why, in prolonged efforts, water alone can fall short. Replacing electrolytes helps sustain muscle function and reduces the risk of cramps or a more abrupt fatigue than expected. In long races, this detail matters more than it seems from the outside.
Sweat rate can be surprising. In humid conditions, some runners lose between 1 and 2 liters per hour, and even more in extreme cases. That figure explains why so many people underestimate what the body is really leaving on the asphalt. The liquid disappears to the naked eye, but its effects show up as a high pulse, dry mouth, heaviness and poorer coordination.
Pre-race nutrition also matters. Heavy meals, alcohol and excesses too close to the start do not help, because they make the feeling of lightness harder and can favor poor heat tolerance. By contrast, a diet with water-rich foods such as fruit, vegetables and light broths fits better with muggy days. It is not about looking for miracle formulas, but about reducing friction for the body.
During long efforts, carbohydrates remain important. Heat can speed up glycogen use and leave the legs without fuel too soon. Gels, bars or drinks with energy intake help sustain the session, always with a simple strategy already familiar to the runner. In humid conditions, improvising with nutrition usually comes at a high price.
It is also worth thinking about what comes after. Rehydration afterward is no minor matter. Recovering fluids and salts after the session helps restore internal balance and prevents fatigue from dragging on for hours. When the environment has been especially humid, recovery stops being a complement and becomes part of performance itself.
Pace, pulse and perception: three ways to measure effort
Pace stops being a reliable judge when the air presses in. On a muggy morning, trying to repeat the same minutes per kilometer as on a dry day can lead to unnecessary physiological load. The watch keeps showing numbers, but the body is telling a different story. That is why, on these days, it is better to look less at speed and more at real effort.
Subjective perception of effort takes center stage. If an easy run should feel easy, humidity forces you to accept that that pace may drop without that meaning a loss of fitness. The important data is not the exact time, but the load the body can tolerate. In continuous training, this reading is often more honest than any split.
Heart rate also offers useful clues. In humid environments, the so-called cardiovascular drift appears earlier, that is, a progressive rise in pulse even though the runner maintains the same pace. The explanation is logical: body temperature rises, fluid is lost and the heart compensates by beating faster. That acceleration is not a watch malfunction or an automatic bad sign, but an expected response.
The problem appears when that rise is ignored. If the runner chases rigid heart-rate zones without adjusting for the weather, the effort gets out of hand. The result can be a session that turns into a struggle not to go over the edge. By contrast, reducing pace to stay within the planned zone allows the training goal to be preserved without turning it into a painful fight against the invisible thermometer.
In popular races, this reading is even more important. The first kilometers are often deceptive, because the body has not yet accumulated all the internal heat. Later, when humidity has done its work, heart rate rises and running economy worsens. Those who start too fast usually pay for the mistake with a collapse in the second half. Tactical humility is worth more than early euphoria.
Schedule, clothing and route matter more than they seem
The time of day changes the experience a lot. Going out first thing in the morning or at sunset is usually better than training at midday, when thermal stress reaches its peak. In coastal cities or on windless days, that difference can be decisive. Sometimes, two hours of margin are enough to turn a suffocating session into a reasonable outing.
Technical clothing helps, but it is not magic. It is worth choosing light, breathable garments in light colors, which make evaporation easier and do not retain as much heat. Being too bundled up is a common mistake: the body needs to dissipate, not accumulate. On high-humidity days, fewer layers is usually wiser than seeking excessive protection that ends up trapping sweat.
The route can also work in your favor. Routes with shade, water fountains or sections where it is easy to shorten the workout provide a safety margin. It is not about designing the perfect escape, but about reducing obstacles. A loop with several laps can be more useful than a long, unpredictable route, because it allows you to drink, assess sensations and stop if things go wrong.
Training on a treadmill makes sense on certain days. It is not a surrender, but a way to place the effort in a more controlled environment. When outdoor humidity is very high and the air seems motionless, the treadmill allows you to keep a structure without adding more thermal pressure than necessary. In summer, that option can save quality sessions that outdoors would have been excessive.
In the mountains or on trails, the environment adds other nuances. Humidity is added to elevation gain, uneven terrain and the less regular nature of the effort. The body is not only dealing with heat, but also with changing footings and more intense breathing. In those cases, caution must be multiplied, because the humid environment does not act alone, but alongside other factors that increase the load.
Acclimatization exists, but it does not erase the problem
The body learns to defend itself better. Those who live and train regularly in warm, humid climates usually adapt more quickly. After about two or three weeks, the body improves its ability to sweat and regulate temperature. The cardiovascular response becomes somewhat more efficient and the feeling of being overwhelmed decreases, although it does not disappear completely.
That adaptation should not be confused with invulnerability. Acclimating to heat and humidity helps, but it does not turn a sticky day into an easy one. The environment still imposes an extra load and any pace excess can break the balance. Adaptation lowers the physiological cost, but it does not eliminate the bill.
Those arriving from a drier climate usually notice it right away. The body takes time to get used to breathing, sweating and running under a ceiling of thick air. During that period, the same workout can feel as if it had gone up a notch in difficulty. That is why runners who travel, compete or move to another city should accept that the body needs time to recalibrate.
That adaptation time also explains why some races become treacherous. A race held by the sea, on a mild but humid morning, may seem harmless at the start and cruel by kilometer ten. The feeling of comfort is deceptive. The air does not burn, but it weighs. And when it weighs, effort builds up like sand inside a backpack.
Prudence, in the end, is not a conservative gesture but an intelligent one. Adjusting pace, hydrating well, choosing the best time to start and accepting that the weather alters performance allows you to keep training without flirting with the limit. On humid days, the real victory is not nailing a split, but finishing the workout with your body intact and your heart without surprises.
A silent challenge worth reading before putting on your shoes
Humidity cannot be seen, but it is felt in every breath. It changes the pulse, the thermal sensation, recovery speed and the way the body manages effort. That is why running in those conditions requires more reading of the environment and less attachment to the stopwatch. Performance no longer depends only on fitness and starts negotiating with a climate that presses from within.
The good news is that this scenario can be managed. With anticipatory hydration, mineral salts, gentler schedules, suitable clothing and a more flexible interpretation of effort, the runner greatly reduces the risk. It does not eliminate the muggy weather, but it does take away part of its edge. And that, in sport, is already quite a lot.
The worst decision is usually the most automatic one: go out the same way, push the same way and ask the body to ignore what the environment is shouting at it. The best one, by contrast, is almost discreet. It consists of recognizing that the air has changed the rules and responding intelligently. On a humid day, running is not a fight against yourself; it is a dialogue with temperature, sweat and pulse.
Those who learn to read that conversation run better and, above all, run more safely. That is the difference between a session that leaves a positive mark and one that ends in dizziness, exhaustion or an unnecessary visit to the limit. Humidity does not forgive haste, but it does allow moderation.
